This GLP-1 meal plan is one full day of eating: four small, protein-first meals at 8am, 12pm, 4pm and 8pm that add up to about 108 g of protein. It is the Monday of the Gentle Week, the seven-day plan in our guide.

The four meals
Each meal comes from our recipe cards and protein cheat sheet. The amounts below are the ones that produce each protein number.
8am: Greek yogurt power bowl (~25 g protein, ~12 g fiber)

- 1 cup plain whole-milk Greek yogurt, 2 tbsp chia seeds and ½ cup raspberries
- Spoon the yogurt into a bowl, stir in the chia, top with raspberries, and let it sit 5 to 10 minutes

12pm: Rotisserie chicken and white rice bowl (~35 g protein)

- 4 oz rotisserie chicken breast with the skin removed, ¾ cup cooked white rice and 2 tbsp chicken broth
- Warm the rice, shred the chicken over the top, and moisten with the broth

4pm: String cheese, 2 sticks (~14 g protein)
- Two sticks of string cheese, straight from the fridge
- No cooking needed

8pm: Sheet-pan salmon and green beans (~34 g protein)

- 6 oz raw salmon fillet, farmed or wild, 1 cup green beans and 1 tsp olive oil
- Roast at 400°F for 12 to 15 minutes, until the thickest part reaches 145°F or flakes easily with a fork

How the day adds up
The day is built on two protein numbers from our guide: a floor you defend on bad days and a target you aim for on good ones. The Gentle Week uses a 175 lb worked example, with a floor of 95 g and a target of 127 g, and this Monday lands at about 108 g, above the floor.
About 108 g also sits inside the absolute range of 80 to 120 g of protein a day that a 2025 joint advisory from four US medical and nutrition societies offers for people on GLP-1 treatment. To use this plan with your own numbers, keep the shape of the day and swap in your floor. The four meals stay the same; only the portions move. Energy needs vary from person to person, so treat the portions as a starting point, drink fluids through the day, and raise fiber gradually, as our guide suggests.
Five good days out of seven
This plan does not ask for perfection. The Gentle Week counts 5 of 7 days at or above your floor as a successful week, not 7 of 7, because, as our cheat sheet puts it, aiming for 7 of 7 is how people quit in week three.
